How to Do Cat-Cow Pose Correctly (Especially for Hypermobility and Aging Bodies)

 

Cat-Cow pose, often one of the first movements taught in any yoga class, is commonly thought of as a simple spinal warm-up. However, here’s the truth:

👉 Most people are doing Cat-Cow pose incorrectly.

Furthermore, over time, this can cause more harm than good, especially for those with hypermobility, joint instability, or aging bodies.

This foundational yoga pose is supposed to be a gentle, therapeutic movement that increases spinal circulation, improves posture, and supports long-term spine health. But only if it’s practiced with safe, mindful alignment.

The Cat-Cow sequence, known in Sanskrit as Marjaryasana-Bitilasana, is a foundational yoga pose that links breath to movement and additionally encourages mobility in the spine.

When practiced correctly, Cat-Cow is an excellent way to:

  • Improve spinal flexibility and mobility
  • Increase circulation in the spinal discs and nervous system
  • Warm up the body and prepare it for deeper yoga poses
  • Support posture and core integration
  • Build body awareness and breath connection

However, these benefits only happen when the pose is performed with proper alignment, something often overlooked in fast-paced group classes or when cues are too generic.

 

🚫 Common Mistakes in Cat-Cow Pose

 

Whether you’re brand new to yoga or have been practicing for years, it’s easy to fall into habitual movement patterns, especially in a pose that seems “simple.” But repeating poor alignment in foundational poses can lead to joint strain, nerve irritation, and long-term damage.

Here are the most common mistakes I see in Cat-Cow yoga pose, especially for people with hypermobility:

🔹 Collapsing Into Joints

Many people dump into their wrists, elbows, or shoulders, creating tension and compression in the joints instead of distributing force evenly.

🔹 Overarching the Lower Back in Cow

In Cow Pose, students often focus on creating a dramatic backbend, but instead of lengthening the spine, they compress the lumbar vertebrae, which can irritate the low back.

🔹 Over-rounding or Dropping the Head in Cat

In Cat Pose, some people collapse the chest and over-round the neck, leading to cervical spine strain.

These habits are especially risky for hypermobile practitioners, who often move too far into the pose without adequate muscular support, stressing ligaments, joints, and the delicate curves of the spine.

 

✅ How to Do Cat-Cow Pose Correctly

 

Let’s refine your alignment for Cat-Cow so that it becomes a truly therapeutic experience, one that supports spinal longevity and safe, sustainable movement.

Start in Tabletop Position:
  • Hands shoulder-width apart, fingers spread wide
  • Knees hip-distance apart, tops of the feet pressing into the mat
  • Shoulders stacked directly over wrists
  • Hips stacked directly over knees

 

In Cow Pose (Spinal Extension):
  • Lift the chest and tailbone without collapsing into the low back
  • Lengthen through the entire spine from tail to crown
  • Draw the shoulders down away from the ears to protect the neck
  • Root into your hands, and energetically pull them back toward your knees to activate length
  • Keep the back of the neck long and spacious

 

In Cat Pose (Spinal Flexion):
  • Press the floor away, lifting through the shoulder blades
  • Draw the belly in to initiate spinal rounding from the pelvis
  • Let the head gently drop without over-tucking the chin
  • Keep arms strong and elbows active (avoid locking or collapsing)
  • Breathe deeply to feel the movement from tail to crown

 

This practice of length before shape helps train your body to move with support and not strain, especially important if you’re working with hypermobility, injury recovery, or aging joints.

 

Cat-Cow Pose for Hypermobility and Aging Bodies
